rowing warm up (2264meters)
played with the dumb bells today - shoulder presses, pecs, flys, step ups, squats
hip flexors & back extension
arc trainer for 12 minutes (i was in a time crunch) - incline 10/10, resistance 85/100

finally had a good run, first good one since the marathon!

28 mintues of weights (core)
10 minutes walking on TM (warmup/cooldown)
60 minutes running on TM (7.2 miles), did 6 sets of 10 minutes starting at 6.8 MPH and then incrementing 0.1 MPH every set ending with the last 10 minutes @ 7.3 MPH.  Also added 1 minute sprint at the midpoint of each set (i.e., @ 5 min, 15 min, 25 min etc), first 5 sprints were @ 8.5 MPH the last one was @ 9.0 MPH)  felt great! 

finished the day with 21 minutes on the stairmaster (102 flights)
Where are we going??  And why am I in this handbasket??
