Controlling the Chemistry of Emotional Eating
Learning the science behind cravings is the first step toward controlling them
Our ancestors ate to survive. They ate because they were hungry, or maybe to celebrate a victory over a warring tribe. Us? We eat because we’re angry, bored, stressed, frustrated, depressed, watching a movie, too busy, not busy enough, getting together with friends, or ticked off because the Lions lost.
Here are three tricks to steady your emotions for weight control.
And when eating is the result of an emotional reaction -- where we substitute chocolate for a conversation, ice cream for a relaxing bath, or chips for a punching bag -- it isn’t as much about character as it is about chemistry.
Brain chemicals not only influence your emotions but also provide the foundation for why you eat at certain times. Here are a few examples:
- Norepinephrine: This is the caveman fight-or-flight chemical. It’s what tells you to tangle with a saber-toothed tiger or hightail it to the safety of your hut.
- Serotonin: This is the James Brown of neurotransmitters. It makes you feel good (Hey!) and is a major target of antidepressants.
- Dopamine: This is the brain’s fun house. It’s a pleasure and reward system and is particularly sensitive to addictions. It’s also the one that helps you feel no pain.
- GABA (gamma-aminobutyric acid): This one is the English Patient of amino acids. It makes you feel like a zombie and is one of the ways that anesthesia may work to reduce your responsiveness to the outside world.
- Nitric oxide: This is your meditation-like chemical. It helps calm you. This powerful neuropeptide is usually a very short-lived gas that also relaxes the blood vessels of the body.
The Brain Chemical/Food Relationship
Let’s use serotonin as an example of this relationship. Picture your brain as a small pinball machine. You have millions of neurotransmitters that are sending messages to and from one another. When your serotonin transmitters fire the signals, they send the message throughout your brain that you feel good; this message is strongest when that feel-good pinball is frenetically bouncing around in your brain, racking up tons of yeah-baby points along the way.
But when you lose the ball down the chute (that is, when cells in the brain take the serotonin and break it down), that love-the-world feeling you’ve just been experiencing is lost. So what does your brain want to do? Put another quarter in the machine and get another ball. For many of us, the next ball comes in the form of foods that naturally (and quickly) make us feel good and counteract the drop in serotonin that we’re feeling.
An example? Sugar. A rush can come with a jolt of sugar. Sugar stimulates the release of serotonin. Insulin stimulates serotonin production in the brain, which, in turn, boosts your mood, makes you feel better, or masks the stress, pain, boredom, anger, or frustration that you may be feeling.
And serotonin is only one ball in play. You have all of these other chemicals fighting to send your appetite and cravings from bumper to bumper.
Knowing how your emotions can steer your desire to eat will help you resist your cravings and, ideally, avoid them altogether. Your goal: Keep your feel-good hormones level, so you’re in a steady state of satisfaction and never experience huge hormonal highs and lows that make you search for good-for-your-brain-but-bad-for-your-waist foods.
- Use foods to your advantage. All foods have different effects on your stomach, your blood, and your brain. Choose turkey to cut carb cravings. Turkey contains tryptophan, whi*****reases serotonin to improve your mood and combat depression and helps you resist cravings for simple carbs. Choose salmon to curb blue moods. Omega-3 fatty acids, which are found in certain fish (including salmon, canned tuna, halibut, and mahimahi), have long been known as brain boosters and cholesterol clearers, but they’ve also convincingly been shown to help with depression in pregnant women. Depression contributes to hedonistic and emotional eating.
- Savor the flavor. If you’re going to eat something that’s bad for you, enjoy it, savor it, roll it around in your mouth. We suggest taking a piece of dark (70% cocoa) chocolate and meditating -- as a healthy stress reliever and as a way to reward yourself with something sweet. It’s OK to eat bad foods -- every once in a while.
- Go to sleep. Getting enough sleep can help with appetite control. That’s because when your body doesn’t get the 7 to 8 hours of sleep it needs every night to get rejuvenated, it has to find ways to compensate for neurons not secreting the normal amounts of serotonin or dopamine. It typically does that by craving sugary foods that will give you an immediate release of serotonin and dopamine.

We all know the adrenaliene and endorphines that make us want to get up and do something. And in times of true stress, like lifting a car off of a baby or fleeing from a mugger this is good. But when it's in our office or in the middle of the night when we're trying to sleep it's not. And if we let it, we'll end up eating in response because carbs lower our blood sugar to ease up the physiological response of our nervous system.

Emotional eating has many causes. The following are some of the main reasons - besides hunger - that stressed people eat:
· Cortisol Cravings: Stress can bring on increased levels of cortisol, known as "the stress hormone." Cortisol has a beneficial function in the body, but excessive levels of cortisol brought on by chronic stress can cause a slew of problems in the body. Among other things, high levels of cortisol can create cravings for salty and sweet foods. In previous centuries, this enabled people to bulk up on foods that would sustain them during times when food is scarce; however, in modern times and industrialized nations, when food is rarely scarce, this previously adaptive mechanism causes excess weight gain.
· Social Eating: Often people who are under stress will seek out social support, which is a great way to relieve stress. Unfortunately for dieters, when people get together — especially women — we tend to go out for a nice meal. Crying on your friend’s shoulder over a couple of hot fudge sundaes, going out for a night on the town and a plate full of fried appetizers, sharing a bowl of chips with the guys as you watch a game, or discussing the gory details of a nightmare date over cheesecake with your roommates (didn’t this occur in every episode of The Golden Girls?) are all social forms of emotional eating. It can make you feel better in the short term, but you may regret later.
· Nervous Energy: When stressed or anxious, many people become "orally fidgety." Sometimes this leads to nail biting or teeth grinding, and often it leads to eating when not hungry. Many people, out of nervousness or boredom, just munch on chips or drink soda to give their mouths something to do.
· Childhood Habits: Many of us have comforting childhood memories that revolve around food. Whether your parents used to reward you with sweets, fix your boo-boos with an ice cream cone, or make your favorite meal (or take you out to one) to celebrate your successes, you’d probably be in the vast minority if you didn’t develop some emotionally-based attachments to food while growing up. When in times of stress, few things can be as powerfully comforting or rewarding as your favorite food. Because many people don’t develop more effective coping strategies, this type of emotional eating is very common: people eat to celebrate, eat to feel better, eat to deal with the stress of being overweight.
· Stuffing Emotions: Another emotional reason that many people eat is to quiet uncomfortable emotions. People who are uncomfortable with confrontation may deal with frustrations in their marriage with a piece of cake, for example, rather than with open communication. Food can take the focus off of anger, resentment, fear, anxiety, and a host of other emotions we’d sometimes rather not feel, and is often used for this purpose.
Cortisol
Cortisol is an important hormone in the body, secreted by the adrenal glands and involved in the following functions and more:
· Proper glucose metabolism
· Regulation of blood pressure
· Insulin release for blood sugar maintanence
· Immune function
· Inflammatory response
Normally, it’s present in the body at higher levels in the morning, and at its lowest at night. Although stress isn’t the only reason that cortisol is secreted into the bloodstream, it has been termed “the stress hormone" because it’s also secreted in higher levels during the body’s ‘fight or flight’ response to stress, and is responsible for several stress-related changes in the body. Small increases of cortisol have some positive effects:
· A quick burst of energy for survival reasons
· Heightened memory functions
· A burst of increased immunity
· Lower sensitivity to pain
· Helps maintain homeostasis in the body
While cortisol is an important and helpful part of the body’s response to stress, it’s important that the body’s relaxation response to be activated so the body’s functions can return to normal following a stressful event. Unfortunately, in our current high-stress culture, the body’s stress response is activated so often that the body doesn’t always have a chance to return to normal, resulting in a state of chronic stress.
Higher and more prolonged levels of cortisol in the bloodstream (like those associated with chronic stress) have been shown to have negative effects, such as:
· Impaired cognitive performance
· Suppressed thyroid function
· Blood sugar imbalances such as hyperglycemia
· Decreased bone density
· Decrease in muscle tissue
· Higher blood pressure
· Lowered immunity and inflammatory responses in the body, slowed wound healing, and other health consequences
· Increased abdominal fat, which is associated with a greater amount of health problems than fat deposited in other areas of the body. Some of the health problems associated with increased stomach fat are heart attacks, strokes, the development of , higher levels of “bad" cholesterol (LDL) and lower levels of “good" cholesterol (HDL), which can lead to other health problems!
To keep cortisol levels healthy and under control, the body’s relaxation response should be activated after the fight or flight response occurs. You can learn to relax your body with various stress management techniques, and you can make lifestyle changes in order to keep your body from reacting to stress in the first place. The following have been found by many to be very helpful in relaxing the body and mind, aiding the body in maintaining healthy cortisol levels:
· Exercise
· Yoga
· Sex
· Other Techniques (singing, cleaning, playing with kids and gardening)
Cortisol secretion varies among individuals. People are biologically ‘wired’ to react differently to stress. One person may secrete higher levels of cortisol than another in the same situation. Studies have also shown that people who secrete higher levels of cortisol in response to stress also tend to eat more food, and food that is higher in carbohydrates than people who secrete less cortisol. If you’re more sensitive to stress, it’s especially important for you to learn stress management techniques and maintain a low-stress lifestyle.
How to regain control of your eating habits
Though strong emotions can trigger cravings for food, you can take steps to control those cravings. To help stop emotional eating, try these suggestions:
· Learn to recognize true hunger. Is your hunger physical or emotional? If you ate just a few hours ago and don't have a rumbling stomach, you're probably not really hungry. Give the craving a few minutes to pass.
· Know your triggers. For the next several days, write down what you eat, how much you eat, when you eat, how you're feeling when you eat and how hungry you are. Over time, you may see patterns emerge that reveal negative eating patterns and triggers to avoid.
· Look elsewhere for comfort. Instead of unwrapping a candy bar, take a walk, treat yourself to a movie, listen to music, read or call a friend. If you think that stress relating to a particular event is nudging you toward the refrigerator, try talking to someone about it to distract yourself. Plan enjoyable events for yourself.
· Don't keep unhealthy foods around. Avoid having an abundance of high-calorie comfort foods in the house. If you feel hungry or blue, postpone the shopping trip for a few hours so that these feelings don't influence your decisions at the store.
· Snack healthy. If you feel the urge to eat between meals, choose a low-fat, low-calorie food, such as fresh fruit, vegetables with fat-free dip or unbuttered popcorn. Or test low-fat, lower calorie versions of your favorite foods to see if they satisfy your craving.
· Eat a balanced diet. If you're not getting enough calories to meet your energy needs, you may be more likely to give in to emotional eating. Try to eat at fairly regular times and don't skip breakfast. Include foods from the basic groups in your meals. Emphasize whole grains, vegetables and fruits, as well as low-fat dairy products and lean protein sources. When you fill up on the basics, you're more likely to feel fuller, longer.
· Exercise regularly and get adequate rest. Your mood is more manageable and your body can more effectively fight stress when it's fit and well rested.

Fitness professional are already doing many physical activities to help their clients manage stress. Many types of aerobic and anaerobic exercise have been shown to be effective interventions in reducing or managing stress. Some of the popular ‘mindful’ exercise programs such as yoga and Tai Chi (or Tai Chi Chaun) are also recommended for stress management. Meditation, progressive relaxation, deep breathing, and visualization are methods that can be effective in decreasing stress-induced symptoms. Also, eating right and getting enough rest should be incorporated in a stress management plan for life.
Guilt Cycle Get a Grip on Insulin's Ups and Downs
One of the endocrine system's most important hormones is insulin, which plays a critical role in how your body uses food. When you eat, your digestive system breaks food down into glucose, and the glucose circulates in your bloodstream (where it's often referred to as blood sugar). In response to the rise in glucose after a meal, the pancreas releases surges of insulin, whose job is to clean the glucose from the blood. Insulin directs some of the glucose to the body's cells, which use it for energy. Some of the glucose is diverted to the liver, where it's converted into glycogen (stored glucose) for later use by the muscles. Insulin then helps turn any leftover glucose into fatty acids and stores them in fat cells, where they can be tapped later for fuel.
Problems arise when your body starts creating too much insulin, which can happen for several reasons. One of the most common is that you ate too many highly processed, refined carbs, such as white bread or pasta. Such carbs increase blood sugar dramatically, requiring a rush of insulin to clear the blood. If your blood sugar surge is really dramatic (as it would be if you ate those refined carbs on an empty stomach), insulin overreacts and works twice as hard to clean the sugar from the blood. This overefficient removal of sugar means that your blood sugar concentration drops, with the result that you feel hungry again and crave (and probably eat) more carbs. That's the postsugar "crash and binge" cycle, the root of sugar addiction. In addition, when your muscles are still fueled from your last snack, the insulin converts those extra calories into fat. And as long as large amounts of insulin remain in the bloodstream, your body won't have a chance to tap into your fat stores for fuel — so you won't burn any fat, either.
This cycle can eventually lead to insulin resistance, a condition in which your body produces insulin but the cells become insensitive to it — as a result, the insulin can't do its job to lower the glucose concentration in the blood. Insulin resistance is a precursor of type 2 diabetes and is common among overweight people. Elevated levels of glucose in your blood is a surefire sign of it.
There is hope for preventing the problem. The key is to maintain low levels of insulin by eating whole foods, pairing carbs with protein, and avoiding highly processed carbs. When your insulin-release mechanism works the right way, it helps keep your weight in check. When it's not working, you're in trouble. If you can take control of your insulin's ups and downs, you'll be primed to lose weight and restore your body's hormone power!
Muscle Helps, Too! Every pound of muscle burns three times more calories than does a pound of fat. Muscles scoop up blood sugar and enhance your body's insulin sensitivity — the more muscle you have, the more cells are available to absorb glucose, and you won't have to produce as much insulin after meals. Your muscle cells will be more efficient at using glucose for fuel, so your body won't have to store as much food as fat.
